Remaining calories = Total calories − (protein grams × 4) − (fat grams × 9)

Carb grams = Remaining calories ÷ 4

BMR

(10 × 80) + (6.25 × 178) − (5 × 28) + 5 = 800 + 1,112.5 − 140 + 5 = 1,777.5 kcal

TDEE

1,777.5 × 1.55 (moderately active) = 2,755 kcal

Calorie Target for Lean Bulk

Add a 10–15% surplus for lean muscle gain: 2,755 × 1.10 = ~3,030 kcal/day

Protein

80 kg × 2.0 g/kg = 160 g protein (640 kcal)

Fat

25% of 3,030 = 757.5 kcal ÷ 9 = ~84 g fat (756 kcal)

Carbs

3,030 − 640 − 756 = 1,634 kcal ÷ 4 = ~409 g carbs

Final macros: 3,030 kcal | 160 g protein | 84 g fat | 409 g carbs

This is a solid starting point. If after 2–3 weeks bodyweight is rising faster than 0.25–0.5% per week, scale carbs or fat back slightly. If weight is not moving, add another 100–150 kcal from carbs.

Worked Example 2: 65 kg Female, Active, Fat Loss Goal

Profile: Female, 65 kg, 165 cm tall, 32 years old, trains 5 days per week (very active).

BMR

(10 × 65) + (6.25 × 165) − (5 × 32) − 161 = 650 + 1,031.25 − 160 − 161 = 1,360 kcal

TDEE

1,360 × 1.725 (very active) = 2,346 kcal

Calorie Target for Fat Loss

Subtract 20% for a moderate deficit: 2,346 × 0.80 = ~1,877 kcal/day

Protein

65 kg × 2.2 g/kg (higher end because cutting) = 143 g protein (572 kcal)

Fat

25% of 1,877 = 469 kcal ÷ 9 = ~52 g fat (468 kcal)

Carbs

1,877 − 572 − 468 = 837 kcal ÷ 4 = ~209 g carbs

Final macros: 1,877 kcal | 143 g protein | 52 g fat | 209 g carbs

Macro Ratios for Different Goals

A body recomposition (recomp) is the trickiest goal because you are trying to build muscle and lose fat simultaneously.
